Meal prep saves not just time but money too โ€“ as long as you shop deliberately. If you regularly end up at the cafรฉ, cafeteria or a delivery app at lunch, you quickly spend $10 to $15 a day. Prepped, a filling portion often costs a fraction of that. Exactly how much, we calculated in the meal kit vs. meal prep cost comparison.

This is about the practical side: a grocery list of around $30 that covers ten portions โ€“ five lunches and five dinners for one person, or five lunches for two. We assume basic spices, oil and salt.

Prices are a rough guide for store brands at a discount grocer (e.g. Aldi, Walmart), as of October 2026. They vary by region, season and sales. Basic spices, oil and salt are not included.

The weekly plan: two base dishes, many variations

Dish 1: lentil dal with spinach (approx. 5 portions)

Sautรฉ onions and garlic, add curry powder and a little cumin, then red lentils, tomato purรฉe, coconut milk and water. Simmer for 20 minutes, stir in frozen spinach at the end. Portion with rice. Dal freezes beautifully โ€“ see freezing meal prep.

Dish 2: roasted veggie bowl with chickpeas (approx. 5 portions)

Toss carrots, bell peppers or zucchini and drained chickpeas with oil, paprika and salt on a sheet pan and roast 25โ€“30 minutes at about 400 ยฐF (200 ยฐC). Combine with rice or pasta and a garlic yogurt dip. Two days it's a bowl with dip, two days a pasta skillet with tomato sauce and an egg on top.

Breakfast: overnight oats

Fill jars with oats, yogurt, a little water or milk and grated apple or banana. Keeps two to three days in the fridge โ€“ making them on two evenings is enough.

Cooking day schedule (approx. 90 minutes)

  1. Preheat the oven, start the rice (or the rice cooker โ€“ see rice cooker or multicooker).
  2. Chop the vegetables, load the sheet pan, into the oven.
  3. Meanwhile, cook the dal.
  4. Hard-boil the eggs, mix the dip.
  5. Let everything cool, portion, label. Freeze whatever you'll eat after Wednesday.

The best money-saving tips

What equipment you need

Not much: a large pot, a sheet pan, a sharp knife, a board and ten containers. Storage jars for lentils, rice and oats keep things tidy and protect against pantry moths. If you're still looking for containers, the container comparison helps. And for a more organized fridge: fridge organization under $30.

FAQ

Is meal prep for under $30 a week realistic?

Yes โ€“ with legumes, grains, eggs, seasonal and frozen vegetables, ten portions for one person are very doable in that range. Prices vary by region and sales.

Which foods are cheapest for meal prep?

Lentils, chickpeas, beans, rice, pasta, oats, potatoes, carrots, onions, cabbage, eggs and frozen vegetables.

Doesn't it get boring to eat the same thing twice?

Not so quickly, with different toppings and sauces. One roasted vegetable base becomes a bowl, a pasta skillet or a wrap filling.

Are frozen vegetables as good as fresh?

For cooked dishes, often yes. They're usually frozen right after harvest, come pre-cut and last a long time โ€“ good against food waste.

Can I meal prep cheaply with meat too?

Yes, for example with chicken thighs or ground meat on sale, stretched with lentils or beans. That lowers the cost per portion significantly.
